Why Leg Strength Matters for Walking, Stairs and Independence

Leg strength affects far more than the ability to lift weights. It supports many of the things people want to remain independent with as they get older, including: • walking • climbing stairs • getting out of a chair • carrying shopping • stepping onto a kerb • recovering from a stumble • getting up from the floor When leg strength gradually declines, these activities can become harder. The problem is that the change often happens slowly. Someone may begin using their arms more to stand up, avoiding stairs or walking less without necessarily realising that reduced leg strength is contributing. The good news is that muscle strength can often improve with appropriate exercise.

Why does leg strength decrease with age?

Muscle mass and strength tend to reduce with age. But ageing is only part of the explanation. Activity level matters too. If you gradually stop doing activities that challenge the legs, such as: • stairs • squatting • walking uphill • carrying loads • structured strength exercise the muscles have less reason to remain strong. This is why inactivity can accelerate strength loss. Does walking keep your legs strong? Walking is excellent for mobility and cardiovascular health. However, normal walking may not provide enough resistance to fully maintain leg strength. Think about the difference between: walking across a flat room and: standing up from a low chair. The second task requires much greater force from the leg muscles. That is why structured strength exercises can complement walking. Why is leg strength important for walking? Walking requires repeated control of your bodyweight. Your muscles help: • support the body • move the leg forwards • stabilise the pelvis • control the knee • push off through the ankle If strength reduces, walking may become: • slower • more tiring • less confident You may also begin taking shorter steps. Why does leg strength matter for stairs? Stairs are one of the clearest examples of how strength affects daily function. Climbing a step requires you to lift your bodyweight upwards using one leg. This demands strength from the: • quadriceps • gluteal muscles • calf Going down stairs also requires control because the muscles have to lower your bodyweight. This is why people often notice stair difficulty before they notice weakness during flat walking. Why does getting out of a chair become harder? Standing from a chair requires the legs to produce enough force to lift the body upwards. If strength reduces, you may start: • pushing heavily through your arms • rocking forwards several times • choosing higher chairs • avoiding low seats Sit-to-stand is therefore both an everyday activity and a useful strength exercise. Can sit-to-stand improve leg strength? Yes. To practise: 1. Sit towards the front of a sturdy chair. 2. Place your feet comfortably underneath you. 3. Lean slightly forwards. 4. Push through your legs to stand. 5. Lower back down with control. Use your arms if needed initially. Progress by gradually reducing how much you rely on them. How can sit-to-stand become harder? Options include: • increasing repetitions • using less hand support • using a slightly lower chair • adding a light weight Progress only when the current version feels controlled. Why are squats useful? Squats train many of the same muscles used during everyday activities. A squat does not need to be deep. Start with a comfortable range. You can use: • a chair • kitchen worktop • wall for support. As strength improves, you can gradually increase the challenge. Why are step-ups useful? Step-ups directly train the movement needed for: • stairs • kerbs • raised surfaces Start with a low step. Use hand support if needed. Progress by: • increasing repetitions • increasing step height • reducing hand support • adding resistance Why are calf raises important? Calf muscles help with: • walking • balance • stairs • pushing off the ground Calf raises are simple to perform near a stable support. Rise slowly onto your toes and lower with control. As strength improves, add repetitions or resistance. Why is hip strength important? The muscles around the hip help control the pelvis and leg. Weakness can affect: • walking • stairs • balance • single-leg control Hip strengthening may therefore include: • standing hip abduction • bridging • resistance-band work • step exercises as appropriate. Does strength help balance? Yes. Balance depends on more than strength, but strong muscles help you react when your body moves unexpectedly. For example, recovering from a stumble often requires: • a quick step • enough leg strength to accept your bodyweight • rapid control This is why strength and balance training are often combined. Can stronger legs reduce falls risk? No exercise can guarantee that somebody will not fall. Falls can have many causes. But improving leg strength can address one important risk factor: physical weakness. A broader falls-prevention programme may also include: • balance • stepping • walking • medication review • vision assessment • environmental considerations Why does strength matter for getting up from the floor? Getting from the floor to standing requires significant strength and mobility. You may need to: • kneel • move onto one foot • push through the legs • use furniture for support If strength declines, this becomes much harder. Floor-transfer practice may therefore be useful for some people, although the appropriate technique depends on mobility and medical conditions. Can you improve leg strength after 60? Yes. Older muscles can still respond to strength training. The key is applying enough resistance to challenge the muscles progressively. Exercise does not need to start with heavy weights. You can begin with: • bodyweight • resistance bands • light weights • household objects and build gradually. Can you improve strength after 70 or 80? Yes. Age does not mean strength training is pointless. Progress may differ between individuals, but older adults can still make meaningful improvements. The programme needs to be: • appropriate • progressive • consistent • safe

How often should you train your legs?

Strength exercises are often performed several times per week rather than heavily every day. The exact frequency depends on: • exercise difficulty • current strength • general health • recovery As exercises become more demanding, muscles need more recovery. Consistency is more important than occasional very hard sessions. How many repetitions should older adults do? There is no single number for everybody. A common mistake is choosing a number that is so easy that the muscle is never meaningfully challenged. For strength to improve, the final repetitions of a set should usually require genuine effort while technique remains controlled. A physiotherapist or exercise professional can help choose appropriate resistance and repetitions. How do you know when an exercise is too easy? Possible signs include: • completing all repetitions with little effort • feeling no fatigue • being able to perform many more repetitions At that stage, progress may require: • more resistance • more repetitions • harder variations The exercise should evolve as you become stronger. What if I have knee arthritis? Strength training can still be useful. Exercises can be modified around pain and movement. For example: • use a higher chair • squat through a smaller range • use a lower step • reduce repetitions Then progress gradually. Avoid assuming that painful joints must never be loaded. What if I have hip arthritis? The same principle applies. Strengthening the muscles around the hip may help support everyday activities. Exercises can be adapted to your symptoms. Severe or rapidly changing symptoms may require medical assessment. What if I use a walking stick? You can still train your legs. The walking aid does not prevent strengthening. You may simply need: • support during exercises • modified balance work • a slower progression Strength training may actually help improve confidence and walking capacity. What if I am very weak? Start with exercises that are manageable. For example: • sit-to-stand from a higher chair • calf raises with support • shallow squats • low step-ups The programme can become more challenging as strength improves. Do not start with an exercise that you cannot control. What if I have not exercised for years? That is not a reason to avoid starting. Begin gradually. A simple programme could include: • sit-to-stands • calf raises • supported squats • walking • basic balance exercises Consistency matters more than complexity. Can I strengthen my legs at home? Yes. You do not need a gym initially. Home equipment may include: • a chair • stairs • resistance bands • dumbbells • weighted household objects As you become stronger, you may need more resistance to continue progressing. When should I join a gym? A gym can be useful if you want access to: • leg press • heavier weights • resistance machines • cardiovascular equipment But it is not essential for everyone. Strength can still be built at home if exercises are appropriately progressed. What if exercises hurt? Some muscle fatigue is expected. Sharp pain or a large flare that persists may mean the exercise needs modification. You can reduce: • range • repetitions • resistance Then progress more gradually. What if I have balance problems too? Combine strength with balance exercises. Improving only one area may leave limitations elsewhere. Balance training may include: • narrow stance • stepping • turning • reaching • supported single-leg work These should be practised safely. Why is progressive resistance important? Your body adapts to challenge. If the resistance never increases, an exercise may eventually become too easy to create further strength gains. Progress can involve: bodyweight → resistance band → light weights → heavier resistance where appropriate. This does not need to happen quickly. Gradual progression is the goal. How quickly will I notice improvement? This varies. Some people first notice everyday tasks becoming easier. For example: • standing from a chair with less effort • climbing stairs more confidently • walking further Strength improvements build gradually with consistent training. Do not expect one or two sessions to completely change long-standing weakness. Should I train both legs? Yes. Even if one leg feels weaker, both legs benefit from strength training. You may also include some exercises that challenge each side separately once appropriate. This can help identify and reduce significant strength differences. What if one leg is much weaker? That may be due to: • previous injury • arthritis • surgery • pain • reduced use A physiotherapist can assess the reason. The rehabilitation programme may include additional work for the weaker side while still training both legs. When should I seek advice before starting? Professional assessment may be useful if you have: • repeated falls • rapid unexplained weakness • severe pain • significant mobility problems • recent surgery • neurological symptoms The programme can then be adapted safely. The main message Leg strength supports almost every part of everyday mobility. It affects: • walking • stairs • balance • chair transfers • independence Getting older does not mean you have to accept becoming steadily weaker.
